5 components of physical fitness:

Muscular strength: The ability of a muscle to exert a maximal force through a given range of motion. In military, muscular strength is particularly important for lifting heavy cargo. The most common method of improving muscular strength is by lifting a weight that is 70% your maximum for 10-12 times.
Muscular endurance: The capacity of a muscle to exert a submaximal force through a given range of motion. It’s a combination of strength and endurance that creates muscular endurance. In sports, muscular endurance is essential for you in order to play for a very long time. Muscular endurance is determined by how well your muscle fibers are developed.
Cardiovascular endurance: The maximum strength your heart contains and doing exercises related to cardiovascular endurance can possibly add years into your life. The heart is the most important muscle in the human body and if kept healthy you can possibly avoid many health problems, the heart also circulates oxygen in your muscles, meaning that cardiovascular health has a direct impact to your health, both in endurance and in strength. Muscular strength can be achieved through weight lifting exercises like tricep extensions and the bench press. Sports like soccer, hockey, basketball and volleyball can help support the achievement of muscular endurance. Cardiovascular endurance can be gained by doing outdoor activities like running and biking. Pilates, yoga and performing other stretches can help improve flexibility. All exercises can help improve body composition.

Weekly Workout Plan:
Prisoner Squats - 10 squats, prime muscle worked: quadriceps
Leg Press - 10 leg presses, prime muscle worked: quadriceps
Calf Press - 10 calf presses, prime muscle worked: calves
Treadmill - 15 min light jog to run, prime muscle worked: leg muscles
Skipping Rope - 10 min fast pace, prime muscle worked:
